Our Couch to 5K plan is nine weeks, three runs a week, from your first minute of running to a full 5K, and Wellesley Runners has been walking (and jogging) people through it since 2020.

Run Walk

A plan built on minutes, not miles.

The NHS-designed programme breaks a 5K down into short, repeatable intervals of running and walking. Every week nudges the running a little longer and the walking a little shorter, so the finish line arrives before it feels hard. See each week below; this is the exact pattern you'll run.

Week 1, Run 1 25 min total

Seven rounds of a 1 minute run and a 90 second walk, bookended by a five minute warm-up and cool-down walk.

These are the four things almost every new runner tells us on week one. None of them stop anyone from finishing.

"I can't run at all"

Week one's longest running block is 60 seconds. Most people can run to the next lamppost — that's the whole first session.

There's no pace on this plan, only time. The person next to you is running their own minute, not racing yours.

Anyone can print the NHS plan and start alone tonight. What tends to decide whether someone is still running in week nine is whether anyone would notice if they didn't show up.

Someone expects you on Thursday

A standing session with a group turns "I might go for a run" into "I'm meeting people at 7." That single shift is most of what accountability is.

You're never running it out cold

Session one of each week is run together, led by someone who's watched hundreds of people through exactly this week before.

Your effort gets witnessed

Finishing week four's five-minute runs means more when the person beside you knows what week one felt like.

You find your people, not just your pace

Most cohorts keep running together long after week nine; the plan ends, the group doesn't.

Run 1, with us

You run the week's first session together as a group, led by a Wellesley Runners Run Leader who knows the plan inside out.

On your own time

Runs 2 & 3

You complete the same week's remaining two sessions solo, on whatever days suit you, before the next Thursday.

Next Thursday

Back to us for week +1

You return to the group to start the following week's plan together; and swap notes on how the solo runs went.
